# **M3 SCHEDULE**
Hello everyone, we are trying to give you all weekly info in one place. This week we haven't got a coached run however please see below the session designed by Stephen that you can do yourself at anytime. The run sessions will change weekly and will consist of: coached session / run reps delivered to your inbox / timed 5k (done in your own time). Each week we will let you know what is planned and in what format.
Look out for an email with more information as we finalise the details of our coached swimming.
# **RUN 🏃🏃♀️**
This week's reps are designed by Coach Stephen who is taking us through long reps.
The session is easy to remember and follow. The way it's designed you can partner up with a faster or a slower runner and then just jog/walk towards one another on the rest - it encourages accountability and ensures fun :)
5 mins easy jog followed by dynamic stretches: bum kicks, high knees and lunges
* Run for 6 mins at 10k pace
* Rest 1 min
* Run for 5 mins at 5k pace
* Rest 1 min 30 sec
* Run for 4 mins above 5k pace if possible
* Rest 2 mins
Repeat 2 to 3 times
5 mins easy jog followed by stretching
# **STRENGTH & CONDITIONING 🏋️🏋️♀️**
It's PILATES time with Mairi who doesn't need equipment this week. I always feel this is even more deadly as normally it means - the CLAM exercises (nothing to do with the calm :D). Nevertheless, in order to stay injury free we need this. Please come if you can:

All efforts are out and backs! 1 minute efforts out according to the RPE scale and 2 minute walk/ plod recovery back. Use the full 2 minutes to get back - do not stop! Your recovery should get your heart rate back under control and ready to go again.
